Sun Salutation A: The 8-Minute Morning Wake-Up

How to do it

  1. Stand at the front of your mat, feet together, hands in prayer at heart. Take three breaths.
  2. INHALE — Sweep arms overhead, gentle backbend.
  3. EXHALE — Fold forward, hands to the floor beside the feet.
  4. INHALE — Right leg back into a low lunge, chest lifts.
  5. EXHALE — Left leg back into plank pose. Hold one breath.
  6. EXHALE — Lower knees, chest, chin to the floor (or lower down through push-up if strong).
  7. INHALE — Slide forward into cobra or upward-facing dog.
  8. EXHALE — Press back into downward-facing dog. Hold for 5 breaths.
  9. INHALE — Step right foot forward into low lunge.
  10. EXHALE — Left foot joins the right, fold forward.
  11. INHALE — Rise all the way up, arms overhead, backbend.
  12. EXHALE — Hands to heart. That's one round. Complete 5-8 rounds.
The storyThe sun salutation is millennia old and yet universally modern. Practised at sunrise as a gesture of gratitude to the sun in ancient India, today it functions equally as morning cardio, mobility warm-up, and moving meditation. Master Segar teaches it as the daily minimum practice for anyone who wants both physical and mental health from yoga.
The scienceThe twelve-position flow moves every major joint through its full range in under a minute, activating the entire kinetic chain. Cardiovascular researchers have measured moderate-intensity heart-rate elevation with 6-8 rounds — comparable to a light jog but with far greater joint mobility gain. The rhythmic breath pattern synchronises the nervous system, providing measurable stress-reduction benefits within one session.
Heritage wisdomSurya Namaskar — literally 'salutation to the sun'. The Siddha and Vedic traditions consider this the perfect morning practice because it prepares the body, breath and mind together. Each of the twelve positions is said to open a different pranic gateway.
Who this is forAnyone reasonably healthy who wants a complete morning routine in under 10 minutes. Excellent for adults 15 to 60. Older practitioners can do a modified version.
Take careSkip during acute injury, uncontrolled blood pressure, or first trimester of pregnancy without teacher guidance. Modify the plank and cobra if wrists are weak. Never rush — the breath sets the pace.
Best timingTraditionally done at sunrise. Practically — any time in the first hour after waking, on an empty stomach.
Four-week progressionWeek 1: 3 slow rounds. Week 2: 5 rounds. Week 3: 6-8 rounds. Week 4: 8 rounds with breath focus on the flow.
