Extended Side Stretch — Full Body Opening

A composite standing practice combining leg extension, hip lift, and reaching arm — opening the full lateral chain from ankle to hand. Watch the 3D muscle model to see the complete kinetic chain engagement.

How to do it

  1. Stand with feet wide, right foot turned out 90 degrees, left foot slightly angled in.
  2. Bend the right knee over the right ankle. Left leg stays straight.
  3. Reach the right hand down to the right thigh or shin. Left arm extends up and over the head.
  4. Lengthen from the left ankle all the way to the left fingertips — one long line.
  5. Turn the chest and gaze upward toward the extended hand.
  6. Hold for 30-60 seconds, breathing evenly. Feel the whole left side opening.
  7. Come up slowly, repeat on the other side.
The storyThe lateral chain of the body — running from the ankle up through the outer leg, through the hip, along the ribcage, to the fingertips — is often forgotten in modern training. Runners strengthen the front and back. Cyclists strengthen the front. Almost no one strengthens or opens the side. This posture does.
The scienceThis practice targets the peroneals, tensor fasciae latae, gluteus medius, quadratus lumborum, latissimus dorsi, and posterior deltoid in one integrated pattern. The lateral chain is essential for walking gait, single-leg stability, and preventing the compensations that lead to knee and lower back pain.
Heritage wisdomThis is a variation of Utthita Parsvakonasana (Extended Side Angle) taught in the classical Hatha tradition. Master Segar teaches this as a full-body integration practice — where every posture in the body must work in harmony to hold the shape.
Who this is forIntermediate practitioners with basic hip and shoulder mobility. Especially valuable for athletes, dancers, and anyone with tight sides from single-plane sports.
Take careSkip during acute knee, hip, or shoulder injury. If your neck is uncomfortable looking up, look straight ahead instead. Blood pressure — do not extend the arm overhead for full duration.
Best timingBest after a general warm-up. Not for cold body first thing morning.
Four-week progressionWeek 1: 30 seconds per side. Week 2: 45 seconds per side. Week 3: 60 seconds per side, 2 rounds. Week 4: 60 seconds with breath work.
