Setu Bandhasana: The 5-Minute Lower Back Rescue

The Bridge Pose is the single most effective posture for anyone who sits for a living. Five minutes daily undoes hours of desk-chair damage, opens the front hips, and gently strengthens the muscles that support your spine.

Setu Bandhasana: The 5-Minute Lower Back Rescue

How to do it

  1. Lie flat on your back, knees bent, feet flat on the floor hip-width apart, close to your hips.
  2. Arms rest alongside your body, palms down.
  3. On an exhale, press your feet into the floor and lift your hips upward. Squeeze the glutes gently.
  4. Roll the shoulders under your body, interlace fingers beneath your back if comfortable.
  5. Hold for 30 seconds, breathing normally. Keep the chin slightly away from the chest.
  6. Lower slowly — one vertebra at a time — as you exhale.
  7. Rest for 30 seconds. Repeat 3 to 5 times. Total practice: about 5 minutes.
The storyModern life keeps us seated — desks, cars, meals, phones, sofas. Sitting shortens the hip flexors and weakens the glutes, and this imbalance is the #1 cause of lower back pain. Setu Bandhasana is the direct correction: it opens what sitting closes, and strengthens what sitting weakens.
The scienceBridge pose lengthens the iliopsoas (deep hip flexor) that shortens from sitting, while simultaneously activating the gluteus maximus and hamstrings, which sitting deactivates. The gentle backbend also decompresses the lumbar discs and improves spinal blood flow. Research on bridge-pose variants shows measurable reductions in lower back pain scores after 4-week programmes.
Heritage wisdomIn the Vethathiri Maharishi tradition, this movement family is part of the 'Simplified Physical Exercises' designed to correct the specific postural distortions caused by modern sedentary life. Master Segar teaches Setu Bandhasana as one of the daily 'corrective postures' for anyone whose work involves prolonged sitting.
Who this is forDesk workers, drivers, students, anyone with mild lower back stiffness. Particularly valuable for people over 40 whose posture is silently changing under gravity's daily pull.
Take careSkip during recent lower back injury, disc herniation, or neck injury. Pregnant women beyond first trimester should modify. If you feel any sharp lower back pain, come down immediately.
Best timingBest after work (undoes the day) or first thing in the morning (prepares the day).
Four-week progressionWeek 1: 3 holds of 20 seconds each. Week 2: 4 holds of 30 seconds. Week 3: 5 holds of 30 seconds. Week 4: 3 holds of 45 seconds with breath work.
