Marjariasana (Cat-Cow): The 2-Minute Spine Warm-Up

Cat-Cow is the gentlest and most complete way to wake up the spine. In two minutes, every vertebra moves through its natural range, stiff mornings become fluid, and the nervous system syncs with breath.

How to do it

  1. Come to hands and knees. Wrists directly under shoulders, knees directly under hips.
  2. Fingers spread wide, palms pressed evenly into the floor.
  3. INHALE — Drop the belly, lift the chest and gaze, tailbone lifts (Cow Pose).
  4. EXHALE — Round the spine upward, tuck the chin, tailbone tucks under (Cat Pose).
  5. Move at the pace of your breath — smooth, slow, no jerking.
  6. Complete 12-15 rounds. About 2 minutes total.
  7. Rest in child's pose for 30 seconds to complete.
The storyIn ancient traditions, the spine is considered the axis of energy. When it is fluid, the body is fluid; when it is stiff, life feels stiff. Cat-Cow is the simplest way to restore that fluidity every single day.
The scienceThe gentle alternating flexion and extension mobilises every vertebral segment, stimulating the intervertebral discs which are largely avascular (they receive nutrients through movement). Two minutes of Cat-Cow provides more spinal disc nutrition than an hour of sitting still. The synchronised breath activates the vagus nerve, promoting parasympathetic dominance.
Heritage wisdomCalled Marjariasana (Cat Pose) and Bitilasana (Cow Pose) in Sanskrit. The Siddha tradition views the spine as the 'central staff' housing the primary energy channels. Any practice that gently articulates it — like Cat-Cow — is considered foundational.
Who this is forAnyone who wakes up stiff, has a sedentary job, or is over 40. Pregnant women in second and third trimesters (with modified Cow).
Take careSkip if you have severe wrist injuries or acute neck pain. Use forearms instead of straight arms if the wrists are weak. Move slowly — this is about quality, not speed.
Best timingFirst thing in the morning, or as a break during long sitting.
Four-week progressionWeek 1: 10 rounds slowly. Week 2: 12 rounds with focused breath. Week 3: 15 rounds. Week 4: 15 rounds followed by 5 breaths in downward dog.
